How to break a Hyrox plateau: a diagnostic for athletes stuck at 90-95 minutes

If you've raced Hyrox three or four times and your finish time hasn't moved, the fix is rarely 'more training'. The diagnostic that locates the actual bottleneck, and the targeted intervention that breaks it.

Most athletes who've done 3+ Hyrox races settle into a 4-minute range around their plateau time. Sub-90 chasers cluster around 90-94. First-race finishers cluster at 100-105. The reason you can't break out of your range is rarely lack of effort, it's that one specific system is bottlenecking the rest.

If you've raced Hyrox three or four times and your finish time keeps landing in the same 4-minute window, you're not lazy. You're not at your ceiling. You have a system that's bottlenecking the rest of your fitness, and until you identify which system, more general training won't help.

This piece is a diagnostic. Five questions that locate your bottleneck, plus the targeted intervention for each. The framework is the same one Suth Performance uses when an athlete on the Sub-90 programme finishes their first 12-week block and didn't quite get there, we use it to redesign the next block around the limiter.

The three bottlenecks

Almost every Hyrox plateau falls into one of three categories. There are exceptions, but they're rare:

1. Aerobic capacity bottleneck. Your VO2 max and lactate threshold are limiting how fast you can run kilometres 5 through 8. Symptom: your first three kilometres are at goal pace, your last five are 30-45 seconds slower per kilometre.

2. Station strength endurance bottleneck. You have the engine for the running but you slow disproportionately on the stations. Symptom: your run splits are on target but your station splits are 20-40% slower than goal.

3. Pacing discipline bottleneck. You have the fitness for sub-90, but you redline in the first 4 km and pay for it across the rest. Symptom: you go out fast, feel great for 25 minutes, then everything collapses around station 5.

Each has a distinct training intervention. The wrong intervention applied to the wrong bottleneck wastes 12 weeks.

The diagnostic

Five questions. Answer, look at your actual race data, not your perception.

Q1: What's the gap between your fastest km and slowest km?

Pull your last race splits. Find your fastest 1 km segment (probably km 1 or 2). Find your slowest (probably km 6, 7, or 8).

  • Gap is under 20 seconds: Pacing is well-disciplined. Aerobic capacity is your likely limiter. → Aerobic bottleneck.
  • Gap is 20-40 seconds: Borderline. Look at Q2 and Q3 for confirmation.
  • Gap is >40 seconds: Pacing problem. You went out too hard. → Pacing bottleneck.

Q2: Are your station splits within 20% of your goal time?

Pull your station splits from your last race. Compare to the goal station times for your target finish:

  • Sub-90 goals: sled push 90 sec, sled pull 100 sec, burpee broad jump 150 sec, rowing 220 sec, farmers carry 100 sec, sandbag lunge 240 sec, wall balls 270 sec.
  • Sub-100 goals: sled push 120 sec, sled pull 130 sec, burpee broad jump 180 sec, rowing 240 sec, farmers carry 130 sec, sandbag lunge 280 sec, wall balls 320 sec.

If three or more of your station splits are 20%+ slower than the goal, station strength is your limiter. → Station strength bottleneck.

Q3: Do you feel "blown" by station 5, or just tired?

Honest answer:

  • "I'm tired but in control." Aerobic capacity is fine. Look at stations and pacing.
  • "I'm completely cooked, breath out of control, heart rate at max." You overpaced the front half. → Pacing bottleneck.

Q4: How does your sled push feel relative to your training PR?

  • Same pace, same effort: Station strength is at level. Look elsewhere.
  • 20-40% slower in the race than in training: Aerobic system isn't recovering between stations. → Aerobic bottleneck.
  • Slower than in training but proportional across all stations: Pacing issue from the running. → Pacing bottleneck.

Q5: What's your 5 km time outside of Hyrox training?

  • Sub-22: Aerobic capacity is high. Bottleneck is almost certainly station or pacing.
  • 22-25: Aerobic capacity is plausible for sub-90. Could be any of the three.
  • 25+: Aerobic capacity is a real candidate for the limiter, regardless of how the questions above answered.

Interpreting the answers

Tally which bottleneck most of your answers point at. If three or more questions agree, that's your bottleneck. If they split 2-2-1, look at Q1 and Q2 carefully, those carry the most diagnostic weight.

The interventions

Aerobic bottleneck intervention

Eight to twelve weeks of polarised running. The principle: 80% of your running volume is below lactate threshold (Zone 2), 15% is at threshold (Zone 4), 5% is above (Zone 5). Most amateur Hyrox athletes spend 60-70% of their running in the muddle zone (Zone 3), too hard to build aerobic capacity, too easy to build power.

A polarised week for a Sub-90 chaser:

  • Mon: Easy 8 km Zone 2.
  • Wed: 6 × 1 km repeats at 5 km race pace, 90 sec rest. Zone 5.
  • Sat: Long Zone 2 + race-pace finishers. 12 km easy, then 3 × 800 m at race pace.

Plus your usual two strength/station sessions. Total running: 30-35 km/week.

Expected improvement after 8 weeks: 30-90 seconds of run pace gained across the race. Translates to roughly 4-6 minutes off your finish time, even before station improvements.

Station strength bottleneck intervention

Twelve weeks of targeted station work. The pattern: each station gets one focused session per week at race weight or above. Plus integrated work (run + station combos) twice a week.

What this looks like:

  • Tue: Station block. 6 rounds of: 60-sec sled push at race weight + 60-sec burpee broad jump at high cadence + 60-sec rest. Builds station-specific endurance.
  • Thu: Strength session. Heavy compound lifts (squat, deadlift, push press) at 75-85% of 1RM. Sets of 3-5. Once a week is plenty.
  • Sun: Combo session. Run 800 m + farmers carry 100 m + run 800 m + wall ball 30 reps. 3-4 rounds. Builds the actual race pattern under fatigue.

Expected improvement after 8 weeks: 60-120 seconds across station splits combined. Plus the cascading effect of better recovery between stations.

Pacing bottleneck intervention

This is the easiest to fix and the hardest to discipline.

The intervention isn't a training change, it's a race-week protocol:

  1. Pick a target average pace 10-15 seconds slower than your last race.
  2. Run a watch in race-pace mode. Every kilometre, check the split.
  3. Slow down deliberately for kilometres 1-3. If you feel like you're going too easy, you're probably doing it right.
  4. The negative split. Aim to run kilometres 5-8 at the same pace as kilometres 1-4. Most plateau athletes positive-split by 45+ seconds per km. Eliminating that gap alone can save 3-4 minutes.

Pair this with one weekly negative-split run in training: 5 km out, 5 km back, the back half 15 seconds per km faster than the out.

Expected improvement after applying for one race: 2-4 minutes off your finish time, immediately.

When two bottlenecks coexist

Sometimes the diagnostic points at two limiters. The standard fix:

  • Aerobic + station: Run the aerobic intervention for 8 weeks, then add the station intervention on top for the final 4. The aerobic gains amplify the station work.
  • Aerobic + pacing: Pacing discipline first (one race) to confirm the aerobic bottleneck is real, then aerobic intervention. Often the pacing fix alone reveals you weren't at your aerobic ceiling.
  • Station + pacing: Pacing first (immediate gains), then station intervention. The station work depends on intentional, repeatable race execution, and pacing is the foundation of that.

Never try to fix all three at once. The training stress is too high and the signal-to-noise ratio in your data falls apart.

How Suth Performance programmes plateau breaks

The Sub-90 programme starts with a diagnostic block, three structured race-simulation sessions across weeks 1-3, that mimics this diagnostic without you having to run a full race. The output dictates which intervention dominates the rest of the block. The athletes on the Sub-90 programme who finished under 90 typically had one dominant limiter; the ones who didn't usually had two.

Pro programme athletes who've plateaued at 75-80 minutes get a similar diagnostic but with finer station-time tolerances and explicit attention to transition speed (the seconds between station finish and the start of the next run).

In practice

A plateau is information, not a verdict. Your body is telling you something specific about which system is bottlenecking the rest. The diagnostic above is how you read the signal. The interventions are targeted, time-bound, and proven across 8-12 weeks. If you've raced four times at 93 minutes, you don't need more training, you need different training. Find the limiter, target it, watch the time drop.

Frequently asked

How long should I expect to take to break a Hyrox plateau?+

Eight to twelve weeks of targeted work. The plateau exists because something in your training is mis-calibrated, not because you're at your genetic ceiling. Once you identify the bottleneck (usually one of three), 8-12 weeks of focused work moves the time materially.

Should I run more or strength train more?+

Depends on your bottleneck. If your station splits are slower than your run pace warrants, more strength. If your run pace decays after station 5, more aerobic capacity. The diagnostic in this post helps you locate which.

Why do I always finish around 93 minutes regardless of how hard I train?+

Because 'harder' isn't the missing input. Most plateau athletes are training plenty hard, they're just training the wrong things, or training them in the wrong proportion. A plateau means a system is the limiting factor; identifying which one is the entire game.
