The 16-week Hyrox training plan: a beginner build with a pre-block

The standard 12-week build assumes you can already run 5 km. This is the 16-week version, with a four-week pre-block that gets you to that starting line first.

A 16-week Hyrox plan is a four-week pre-block bolted onto the front of the standard 12-week build. The pre-block gets you running 5 km and moving under load; the 12 weeks after it are the normal programme. That is the whole idea, and it is why 16 weeks works when 12 does not.

The standard build assumes you can already run 5 km and squat your bodyweight on day one. Most people signing up for a first race cannot. Rather than starting that plan and failing week 2, you spend four weeks earning the entry requirement.

This plan assumes you can currently walk briskly for 30 minutes without trouble. If you cannot yet run a kilometre without stopping, you want a longer runway than this: the 24-week couch to Hyrox route builds the same finish from a lower starting point, in four phases rather than a pre-block.

The realistic prerequisites

You need three things to start this build:

  1. You can walk briskly for 30 minutes without joint pain or chest tightness.
  2. You've been cleared by a GP for moderate-intensity exercise (no untreated heart condition, no acute injury, no pregnancy complications).
  3. You can commit 4 hours per week for 16 weeks, three short sessions (30-45 min) plus one longer session (60-75 min) on the weekend.

If those three are true, the rest is doable.

The 16-week structure

The first 4 weeks are the difference between this and a standard 12-week build. They exist because asking a beginner to run continuously in week 1 is unrealistic. Walk-run progression gets the cardiovascular system online without breaking the legs.

Week-by-week: the first 4 weeks (pre-base)

Week 1

Goal: establish the habit of training 4 times this week. Quality is secondary.

  • Monday: 30-minute walk, brisk pace.
  • Wednesday: 5 min walk + 6 rounds of (1 min jog + 2 min walk) + 5 min walk. ~25 min total.
  • Friday: 15 minutes of bodyweight: 10 squats, 10 incline push-ups, 30-second plank, 10 lunges. Repeat 3 times.
  • Saturday: 40-minute walk, brisk pace.

What you should feel: mildly out of breath in places. Not destroyed. Sore the next day is fine; injured is not.

Week 2

Goal: repeat with slightly more running.

  • Monday: 35-minute walk + 4 × 1-min jog intervals interspersed.
  • Wednesday: 5 min walk + 6 rounds of (2 min jog + 1 min walk) + 5 min walk. ~30 min.
  • Friday: Bodyweight + introduce a kettlebell or a heavy water bottle. 15 squats + 12 incline push-ups + 30-second plank + 10 walking lunges. 3 rounds.
  • Saturday: 45-minute walk + 5 × 1-min jogs.

Week 3

  • Monday: 30-min easy jog with 2 walk breaks if needed.
  • Wednesday: 4 rounds of (4 min jog + 1 min walk).
  • Friday: Bodyweight + introduce moderate kettlebell: 12 KB swings + 12 squats + 10 push-ups + 30-sec plank. 3 rounds.
  • Saturday: 50-minute Zone 2 walk-jog mix.

Week 4

  • Monday: 30-min continuous easy jog. If you can't yet, 25 min with one 2-min walk break.
  • Wednesday: Hyrox-pattern intro: 5 min jog + 30 sec KB swings + 5 min jog + 30 sec push-ups + 5 min jog + 30 sec plank. ~22 min.
  • Friday: Strength: 3 sets of (8 goblet squats + 8 KB deadlifts + 8 push-ups + 8 ring rows or band rows).
  • Saturday: 60-min easy Zone 2 walk-jog. By the end of this week you should be able to jog 5 km, even if slow.

By week 4 you've built the foundation. The next 12 weeks are the standard Hyrox build.

Weeks 5-16: the standard build (overview)

You now follow the same arc as any other Hyrox first-timer:

  • Weeks 5-7 (Base): continuous Zone 2 runs build to 60 minutes. Strength sessions move to barbell or heavier kettlebell. One Hyrox-pattern session per week.
  • Weeks 8-10 (Build): race-pace intervals introduced. Hyrox-pattern sessions add station weight.
  • Weeks 11-13 (Specific): weekly Hyrox-pattern at race weight. Long aerobic still in place.
  • Weeks 14-15 (Peak): race-simulation sessions. Two-thirds-distance race rehearsals.
  • Week 16 (Taper): cut volume by 40-50%, keep intensity. Sleep. Carb-load on Thursday-Friday. Race weekend.

What to expect at the finish line

A first-timer finishing on a 16-week beginner build:

  • Time: 110-125 minutes for most. Sub-110 if you had a fitness base. 130+ if you struggled with the build but made it through.
  • Feel: broken but standing. Most first-timers describe feeling proud, slightly tearful, surprised they did it.
  • Recovery: sore for 3-5 days. Walking only for 2 days post-race. Easy training back by day 7.

It's not glamorous. It's not Instagrammable. It is genuinely transformative. Plenty of first-time finishers enter a second race while the feeling is still fresh, which is why it is worth having one in mind before you cross the line.

The 5 mistakes that wreck beginner builds

1. Skipping the pre-base block. "I'm fit enough to start the 12-week plan." Maybe, but the cost of injury in week 6 sets you back 4-8 weeks. The pre-base is cheap insurance.

2. Trying to add weight before the form is solid. Heavy goblet squats with bad form leads to back pain. The first 4 weeks of strength work is movement quality, not load.

3. Treating recovery as optional. You're a beginner; your body adapts slower than an experienced lifter. Sleep matters more for you, not less.

4. Going to a Hyrox class instead of following the plan. Hyrox-themed classes are race-pace from day 1. Beginners need to build up. Take one Hyrox class per month max in the first 8 weeks; the rest of the week is your plan.

5. Comparison. Don't compare yourself to the people in the gym who've been at this for years. Compare yourself to week-1 you. That's the only relevant baseline.

What you'll need

The honest list:

  • One pair of hybrid trainers (£80-130). Most important purchase.
  • A water bottle.
  • Comfortable training kit you've worn before.
  • A timer or watch.
  • Access to a gym 1-2 days/week (commercial gym is fine. PureGym, Nuffield, JD Gyms).

Can a complete beginner train for Hyrox in 16 weeks?+

Yes, if you can currently walk briskly for 30 minutes without issues. The 16-week build adds a 4-week pre-block (weeks -4 to 0) before the standard 12-week Hyrox programme. By week 16 you'll finish in 110-120 minutes.

Do I need to be able to run before starting Hyrox training?+

Helpful but not required. Week 1 of a beginner build is walk-run intervals (3 min walk, 1 min jog) progressing weekly. By week 6 you'll run 5 km continuously.
