A 12-week Hyrox build is a stress dose. The training itself doesn't make you fitter, it produces a stimulus that your body adapts to during the hours you're not training. Skip the recovery side of the equation and you don't just train less effectively; you accumulate fatigue that eventually expresses as injury, illness, or simply a session quality that drifts downward week by week.
This piece is about the boring half of training. Sleep. Mobility. The deload week. Things every coach mentions and most athletes treat as optional until they're forced into them by a tweak or a tight calf.
Sleep, the most powerful input you control
Three things sleep does that nothing else does:
- Muscle protein synthesis peaks during deep sleep. The repair work done overnight after a hard session is the work that turns "I trained" into "I got fitter."
- Hormonal recovery, testosterone, growth hormone, cortisol regulation. Five hours of sleep tanks all of these the next day.
- Cognitive function, the decision-making that keeps you pacing on race day, that calls a back-off rep when your form starts breaking, that gets you out the door on a session you nearly skipped.
The practical asks:
- Aim for eight to nine hours during weeks 7-12 of a build. The peak training block demands more sleep, not less.
- Consistency beats duration. Going to bed at the same hour every night is more recoverable than seven-hour weekdays and ten-hour Sundays.
- Last food two hours before bed. Heavy meals close to bedtime suppress deep sleep.
- Cool, dark, quiet. Bedroom temperature 16-18°C. Blackout curtains. No notifications.
- Alcohol breaks sleep. One pint Friday isn't going to ruin your Saturday session. Three pints Friday almost certainly will.
If your sleep tracker reports under six hours of sleep on a Friday and you've got a hard session Saturday, swap to easy aerobic. Honest pacing on a tired body beats a smashed session you can't recover from.
Soreness, fatigue, and what you actually feel
Three sensations get conflated and shouldn't be:
Soreness is delayed onset muscle soreness, that aching, stiff feeling 24-72 hours after a hard session. It's a fine signal that you trained, but it's a poor signal of progress. You can be sore from an easy novel session and not sore from a hard familiar one. Don't chase soreness.
Fatigue is whole-body tiredness. Heavy legs that don't have spring. Higher perceived effort at the same paces. Coffee that doesn't quite kick in. Sustained fatigue across consecutive sessions is the leading indicator of an upcoming back-off or unplanned rest.
Pain is sharp, localised, often joint-related. Knee pain when you bend. Lower back catching when you hinge. A specific point on the achilles that lights up at the start of every run. Pain is not training feedback, it's a diagnostic finding. Address it, don't push through it.
The simple rule: if pain is above 4/10, see a physio inside 72 hours. The cheap version (a session) saves a six-week version (a layoff).
The deload week
A deload is a planned reduction in training volume, usually one week out of every four to six in a serious build. Most 12-week Hyrox plans deload after phase 2 (week 6).
What a deload week actually looks like:
- Volume drops 40-50%. If you normally do four 60-minute sessions, do four 30-minute sessions.
- Intensity stays. One session at race pace, the rest easy. Don't replace your hard sessions with two extra easy ones.
- No new exercises. Stick to movements your body knows.
- Sleep more. This is the week to bank an extra hour a night.
What it isn't: a week off. A week of zero training disrupts the rhythm; a deload preserves the rhythm at lower load. The fitness improvement you've been chasing for six weeks shows up during this week, the adaptation banks while the load is light.
The athletes who think a deload is "the soft week" are the ones who arrive at week 12 over-reached. The athletes who treat it as work that pays back are the ones who PR on race day.
Mobility, ten minutes, four days a week
Mobility is the smallest recovery investment with the largest race-day return. Specifically:
- Hip flexor opener. Half-kneel, push hips forward, 60-90 seconds per side. Saves the lower back on sled day.
- Thoracic rotation. Open-book stretch on the floor, 8 reps per side. Saves the shoulders on wall ball day.
- Ankle mobility. Wall-touch drill, 10 reps per side. The deeper your ankle dorsiflexion, the deeper you can squat without leaning forward, which saves your knees and your wall ball reps.
- Couch stretch. Quad and hip flexor. 60 seconds per side. The most "I'll do it later" stretch in fitness and the one that actually moves the needle.
Done after a session, when the body is warm. Total time: 10-15 minutes. Skip it on rest days if you must. Don't skip it on training days.
Cold, heat, and the recovery industry
Cold plunges, sauna, compression boots, massage guns, ice baths, the recovery industry is enormous. The honest summary of where the evidence sits:
Sauna (20 min, 80°C-ish, post-session), small but real evidence for cardiovascular and recovery benefits. Worth using if you have access. Not a deal-breaker if you don't.
Cold immersion (10-15 min in 12-15°C water), blunts inflammation in the short term, which is good immediately after hard sessions but may slightly blunt training adaptation if done within four hours of strength sessions. Cold post-conditioning is fine; cold post-strength is debated. Sensible default: skip the cold plunge in the two hours after heavy lifting.
Massage and physio, useful for treating issues; less clear for "general recovery." Treat them as tools when something specific is wrong, not as a daily habit.
Compression boots, percussive massagers, feel nice, may reduce subjective soreness, no convincing evidence of accelerated adaptation. Use if you enjoy them, don't stress if you don't have them.
The hierarchy is the same as always: sleep > food > consistency > mobility > everything else. The recovery industry is downstream of those four.
What to do this week
Pick one. Just one.
- Set a hard "lights out" time and hold it for seven days.
- Schedule a deload week onto your calendar if you don't have one in weeks 5-7.
- Add ten minutes of mobility on your two hardest training days.
- Book a physio appointment for that thing you've been ignoring.
Recovery is dose-response like training is. The athletes who arrive at race day fresh aren't lucky, they accumulated small habits across twelve weeks. The athletes who arrive battered usually did the training right and the recovery wrong.
Fix the recovery side and the rest of the plan does its job.
