5 workouts that build a faster HYROX SkiErg

Station one, where races are lost by going too well. Five complete sessions for stroke power, pacing discipline and the lat endurance the machine actually asks for.

The SkiErg is the first station and the easiest place in HYROX to make a decision you cannot undo. These five sessions build the stroke and, more importantly, the pacing judgement that stops station one from costing you runs three, four and five.

Why trust this

The movement standard is read from the official 26/27 singles rulebook: 1,000m, both feet on the base plate throughout, heels may overhang but must not touch the floor, and a dynamic or jumping motion is permitted provided the feet land back on the plate.

1. Technique at low rate

  • Warm-up: 5 minutes easy skiing, gradually longer strokes.
  • Work: 5 x 250m at a deliberately easy pace, 60 seconds rest.
  • Focus: hinge at the hips with a tall chest, drive the elbows down past the ribs, finish past the hips, reach tall at the top.
  • Cue: if you feel it mostly in your arms and shoulders, you are pulling, not hinging.

Low intensity is the point. You cannot learn a pattern at maximum effort.

2. Race-split holds

Learning what your target pace feels like so adrenaline cannot lie to you.

  • Work: 4 x 500m at your target 1,000m split, 90 seconds rest.
  • Rule: hold the split exactly. Going faster is failing the session.
  • Progression: same session with 75 seconds rest, then 60.

3. Stroke power

  • Work: 8 x 20 strokes at maximum effort, full recovery between.
  • Watch: distance per stroke, not time. You are training force, and the rest is long enough that this is not a conditioning session.
  • Then: 4 x 8 heavy lat pulldowns or weighted pull-ups, 3 x 12 Romanian deadlifts.

The SkiErg is a hinge and a lat exercise. Building those off the machine transfers well.

4. The compromised piece

The session that decides your race.

  • Work: 4 rounds of: 1,000m SkiErg at target split, then 1km run at goal race pace, then 2 minutes walking.
  • What it teaches: how much SkiErg effort you can spend and still run properly afterwards. That is the actual question station one asks.
  • Expect: your first attempt to be humbling. Most people discover their planned split was too aggressive.

5. Trunk and grip support

On a non-erg day.

  • Work: 4 x 45-second hollow holds, 3 x 12 cable or band pull-downs, 4 x 30-second dead hangs.
  • Why: a trunk that cannot stay braced leaks force on every stroke, and grip is a limiter at two later stations anyway.

How to know it is working

The last row is the one that matters. A faster fresh 1,000m that comes with a slower kilometre afterwards is not progress for a HYROX athlete, it is a worse race.

What tends to fail first

Stroke length, then posture, then rate discipline. Athletes shorten the stroke as they tire, which drops distance per stroke, which they then compensate for by raising the rate, which tires them faster.

Watch distance per stroke rather than the split when you are learning. If it drops more than about 10% across a piece, you went out too hard.

Putting it into a week

Use sessions 1 and 2 in the Thursday slot early in a block, then switch to session 4 from roughly week five.

Honest limitations

SkiErg ability is one of the smaller levers in HYROX. It is a short station, it arrives fresh, and the difference between a good and an average split is usually under thirty seconds.

The pacing judgement it teaches is worth far more than the seconds, which is why session four matters more than the rest combined.

If you have a shoulder or lower back history, the hinge pattern under fatigue is worth a professional check.

Frequently asked

How do you get faster on the SkiErg?+

Longer, more powerful strokes driven by the trunk and lats rather than the arms, and a pace you can hold. Most HYROX athletes gain more from pacing station one correctly than from raising their SkiErg ceiling.

What muscles does the SkiErg use?+

Primarily the lats, trunk and hip hinge, with the arms acting as the connection rather than the engine. Athletes who feel it mostly in their arms and shoulders are pulling rather than hinging.

Should you train the SkiErg fresh or tired?+

Both, but the session that transfers is the one done off a run. In the race it arrives after 1km, and pacing it correctly matters more than your fresh 1,000m time.
